From "natural" to "non-GMO," food labels can make almost anything in the grocery store look good for you, even though the contents are not necessarily health-promoting. Which is exactly why I started Step One in the first place: to give people food objectively proven to improve health that they could trust.
A package has three places to tell you what's inside: the marketing claims on the front, the Nutrition Facts panel, and the ingredient list. They aren't equally honest, and they aren't equally useful. Here's how to read all three, and which one gets you closest to the truth.
Do the claims on the front of the package mean a food is healthy?
No — a front-of-package claim only tells you a food cleared one narrow rule, not that it's good for you. And it helps to know who, if anyone, stands behind each word. "Natural" is the emptiest of them, because no agency regulates the term and anyone can print it. But even at face value it says nothing about health, since plenty of natural things aren't good for you (arsenic is natural, and so is sugar). That's how a box of sugary cereal can wear the natural claim freely.
"Reduced sodium" and "light in sodium" sound stronger but are only relative — they promise 25% or 50% less than that product's own regular version, so if the original was extremely salty, even a big cut can leave you eating a lot of sodium. The claim describes the change, not the amount.
The AHA Heart-Check mark is one many people trust without realizing it's partly paid placement — a manufacturer pays a fee, as much as several thousand dollars per product a year, to display it. And while a food does have to hit some benchmarks, the mark has still appeared on processed foods cardiologists would consider unhealthy.
"Whole grain" is loosely policed, too: the FDA hasn't updated its guidance on the term since 2006, so only a "100%" seal means every grain is whole — anything less can be mostly refined flour. What "organic" really means and what "non-GMO" and "grass-fed" mean are the most meaningful of the bunch, because the green USDA seal and the Non-GMO Project verification are real certifications with real standards — but they describe how a food was grown or produced, not whether it's good for you.
Proof that these claims are not all that helpful: tortilla chips can be gluten-free, organic, non-GMO, whole grain, natural, and reduced-sodium all at once, and still be just salty tortilla chips.
What should you check on the Nutrition Facts panel?
The Nutrition Facts Panel has more usable information, but can also lead you astray. Calories per serving – and what a serving actually constitutes (the whole muffin or half the muffin) are really useful pieces of data found at the top of the NFP. After that, sodium, fiber and added sugar content can be used for a few fast gut-checks on the quality of the food — but each one is only useful once you know what it's telling you.
Start with sodium. Compare the sodium per serving number to the calories per servings number – don't worry about the units. Here's why that shortcut works, and why it's so handy: the NFP is organized around an estimated intake of 2,000 calories per day, while sodium intake should stay below 2300 mg per day for all of us. Pretty similar numbers. So if each food keeps its sodium milligrams at or below its calories per serving, your day will land under the sodium limit on its own. When a food's sodium number runs well above its calorie number, that's the warning sign: not only will it accelerate you reaching your sodium limit, it's also the fingerprint of a heavily processed, lower quality item.
For fiber, more is better, but the number alone can fool you, so glance at the ingredient list too. The reason: whole-food fiber, still locked inside beans, legumes, grains, fruits and vegetables, is what actually slows digestion and feeds the gut. Isolated fibers — inulin, chicory root fiber, maltodextrin — stirred into processed foods let a manufacturer print a respectable fiber number on a food that started with very little. So those names tell you the count has been propped up.
For added sugar, less is better, and the FDA now breaks it onto its own line — but there's a catch that makes the number untrustworthy on its own: artificial sweeteners aren't counted there at all. A product can read "0 g added sugar," taste intensely sweet, and still be built on sucralose or aspartame — sweetened in a way that still works against you. When a sweet food shows little or no sugar, that's your cue to flip to the ingredient list. Notice the pattern: every one of these checks eventually sends you there. Why is the ingredient list the most important part of the label?
Because it's the one part of the package the FDA holds to a strict standard — required ingredient names, a mandated order, and real penalties for getting it wrong — so, unlike a marketing claim, it can't openly lie about what a food mostly is. Ingredients are listed by weight, heaviest first, so the first few tell you what you're really eating. Unfortunately, that rule is exactly what companies scheme around. They split one ingredient class (like sweeteners) into several individually named ingredients, with added sugar the most disguised of all. This is because sugar has so many names to hide behind:
This means that no single sugar weighs enough to climb near the top of the ingredient list, even when the sugars together outweigh everything else.
The FDA also mandates that a compounded ingredient, like dark chocolate for example, list everything that's in it in parentheses right after the named ingredient also in descending order of weight. So dark chocolate in a product might look like this: Bittersweet chocolate (unsweetened chocolate, sugar, cocoa butter, soy lecithin (as an emulsifier), vanilla). Manufacturers use this rule to their advantage, combining ingredients into invented "blends," so a wholesome-sounding name (like "ancient grain blend") with minor amounts of amaranth, quinoa and brown rice, will outweigh and float above the split-apart sugars that can then sink down the list. Once you see how it's done, you can't unsee it.
A good rule: the shorter the list, and the more of it you recognize as actual food, the better.
What's the simplest way to shop?
Spend most of your time where there are no labels at all. The apples, broccoli, sweet potatoes, spinach, pears, beans, and nuts around the perimeter of the store carry no claims, no Nutrition Facts panels, and no ingredient lists — and there's a reason they're also the healthiest things in the building. Whole foods don't need a package to vouch for them: they're naturally nutrient-dense, low in sodium, and cholesterol-free, with nothing added and nothing to hide. Paradoxically, the foods working hardest to convince you they're good for you are usually the ones to trust least.

The emptiness of most label claims is exactly why you won't find them plastered across Step One packaging.
